You already know the advice. No screens before bed, dark room, no coffee after lunch, keep a regular bedtime. You have read some version of that list a dozen times, tried most of it, and it made less difference than the confidence of the list implied it would.
The list is not exactly wrong. It is unranked, unexplained, and in a couple of places aimed at the weakest version of the strongest lever.
This site is about the two things you can actually change without buying anything or swallowing anything: the hour before bed, and the room you sleep in. Light, temperature, sound, the timing of caffeine and alcohol, and the wake time that quietly determines everything else.
The difference here is that every post says why. Light is not a rule about phones, it is the signal your body reads to work out what time it is — which is why ten minutes outside in the morning does more than any evening screen setting. A cool room is not a preference, it is the removal of an obstacle to a temperature drop that has to happen before sleep starts. Alcohol is not a quantity problem, it is a timing problem, and it feels like it helps for the first half of the night specifically because of what it does to the second half.
Knowing the mechanism is what lets you adapt when the advice doesn’t fit your flat, your schedule, or the person you share a bed with. A checklist breaks the moment reality departs from it. A mechanism tells you what to substitute.
The other difference is that every post states what its lever won’t fix. Nothing on this site is a solution to sleeping badly. Light, temperature, sound and timing are the conditions — they remove obstacles rather than producing sleep, and if the obstacles are already gone and things are still bad, that is worth raising with a doctor rather than rearranging a bedroom again.
Nothing here is a supplement, a gadget, a mattress, a tracker or a purchase. If a fix costs money, there is a free version and that is the one you will find written down.

The hour before bed
A wind-down routine is a cue, not a treatment. Which means its contents barely matter and its repetition is the entire mechanism.

Light is the strongest signal
Screen advice targets the weakest version of the strongest lever. Outdoor light in the morning is a different order of magnitude from anything indoors.

Temperature, and why a warm bath cools you down
Your core temperature has to fall before sleep starts. That single fact explains the cool room, the warm bath, and why socks are not a contradiction.

Caffeine and alcohol are timing problems
One outlasts feeling alert by hours. The other helps you fall asleep and ruins the second half of the night. Both are about when, not how much.

The wake time does more than the bedtime
Nobody falls asleep on command, so a fixed bedtime is unenforceable. The wake time is the one part of the schedule you can actually decide.
